This is an estimate based on walking alone. Results vary based on diet, metabolism, and activity level.

How to use this calculator

  1. Choose Imperial (lbs) or Metric (kg).
  2. Enter your current weight.
  3. Enter your goal weight — must be less than your current weight.
  4. Enter your daily step target — the number of steps you plan to walk each day.
  5. Click Calculate My Plan.

Tip: This estimate is based on walking alone. Combining a step target with dietary changes will shorten the timeline. A healthy rate of loss is 0.5–1 lb per week.

How it works

The calorie deficit model

This planner uses the calorie deficit model of weight loss: 3,500 calories of deficit = approximately 1 pound of fat lost (or 7,700 calories per kilogram). This figure is a long-established approximation used in clinical and public health contexts, originally derived from the energy content of human adipose tissue. Daily calorie burn from steps is estimated at 0.04 kcal per step — a reasonable average for a 70 kg (154 lb) adult at moderate pace, consistent with MET-based calculations from the Compendium of Physical Activities (Ainsworth et al., 2011). Actual burn varies with body weight, pace, and terrain.

Sustainable rate of loss

The formula: days to goal = (pounds to lose × 3,500) ÷ (daily steps × 0.04). A healthy, sustainable rate of weight loss is generally 0.5–1 lb per week, as recommended by the CDC and most clinical guidelines — aggressive deficits can lead to muscle loss and metabolic adaptation. This tool estimates walking-only contribution; combining increased steps with dietary adjustments will shorten the timeline. Results are estimates and individual outcomes will vary.

Track it with StepGoals

Weight loss through walking is a consistency game — the timeline is measured in weeks and months, not days. StepGoals is built for exactly this: a daily step goal you can actually hit, a streak system that makes missing a day feel costly, and awards that recognize milestones along the way. The app's Motivation Box surfaces live sub-targets throughout the day so you're nudged to keep moving even on busy days when a dedicated walk isn't happening.

StepGoals also tracks calorie burn from walking via Apple Health, which you can display alongside your step count on the main screen. If you've used this planner to set a daily step target, you can enter that exact number as your goal in StepGoals under Settings → Goals and track your progress toward it every day.
