How it works

The MET formula

This calculator uses MET (Metabolic Equivalent of Task) values to estimate calorie burn — a standard methodology from the Compendium of Physical Activities (Ainsworth et al., 2011), the reference database used by researchers and fitness professionals worldwide. MET values for walking range from 2.5 (slow, 2 mph) to 5.0 (fast, 4 mph). The formula is: Calories = MET × weight (kg) × time (hours). Time is calculated from your step count and pace using an estimated stride of 76.2 cm (30 inches).

What affects your calorie burn

For a 70 kg (154 lb) adult walking at a moderate pace (3 mph, MET 3.5), 10,000 steps burns approximately 400–500 calories — a figure consistent with values cited in public health guidelines. Heavier individuals burn more calories for the same distance because more energy is required to move greater body mass. Pace matters too: a brisk walk at 3.5 mph burns roughly 25% more calories per hour than a casual 2.5 mph stroll.

Track it with StepGoals

StepGoals displays your active calorie burn directly on the main screen, pulling data from Apple Health which combines step-based estimates with heart rate data from Apple Watch for greater accuracy. Your calorie goal can be set independently from your step goal — useful if you're walking for a specific calorie target each day.

The app also shows calorie data in your weekly bar chart and detailed reports, so you can see how your burn varies by day of the week and track trends over time. If you're using walking as a weight management tool, the combination of step tracking and calorie visibility in one place makes StepGoals a practical daily companion.
